Laundry Day

As the title suggests, today is a day for cleansing (and more traveling – by train today) … cleaning out the staleness of this blog with an update …

Thursday.  Before my flight back to Gotham, I jumped up and banged out an easy run.  The route was similar to the one I followed during Wednesday’s Wind Sailing experience with the addition of circling around the local area a bit more.

It was a fairly pedestrian 10.3mi run … albeit the scenery was fantastic.  To me, SF / Bay Area is the most picturesque city in the country.

Friday. I’m less than pleased when I need to consult the calendar to determine the last CPTC workout I attended … September 7th.  Good grief.  Since I was flying home on Thursday, I had to miss yet another workout.  This absence stung more than most because I missed my favorite session … hill repeats.  I love them … they hurt deeply, but provide so much stimulus for improvement.  The last (only) time I’ve run them with the team was back in April as folks were preparing for the Boston Marathon.  I captured the experience succinctly with the title: 6 x Hell.

Since my fitness is better, I did not expect such drama this time around … in particular because I would be running the repeats solo and at 6:30am.  The workout consisted of a 2k pickup at 10k pace, 3 x 500m hill, 3 x 300m hill and recovery jog back to the start of each rep.  The results:

I blame the extended pickup on pre-dawn grogginess.  Frankly, at that hour I could not remember if Coach prescribed a 2k or 2mi pickup.  Nonetheless, I felt surprisingly decent for attempting to get some turnover going before the sun came up.  It took the first 2 intervals to fully shock the system awake.  I still can’t believe the pickup was quicker than the first interval. Gah!  After the legs and lungs found harmony, I started to lock in and turned the screws a little.  With a HM tune up on October 2nd, it was time to build confidence to scale these same hills when it really mattered.  The overall effort felt consistent.  I never sprinted (obviously with those splits), but rather focused on form (leaning slightly forward, keeping stride length short, not pumping arms too much, etc.).

All things considered, it was a solid workout.  Still, I would have much rather have run with my teammates … group suffering and whatnot.  FWIW – I felt like death the rest of Friday because of the travel, cross-country flight, early rise and hard workout.  That said, I’m glad I got the workout in because I believe I would have felt far worse if I had postponed the repeats until after work on Friday … more likely, I would have bagged them entirely.

Saturday. After that April hill session, I was extremely sore for 3 days, especially the glutes.  This time around, when I woke up, I only experienced minor aches in both calves.  My first reaction was that I didn’t hit it hard enough.  Soreness is generally evidence of a hard effort.  Instead, I felt leg weariness during the 7+-mile recovery slog.  At least that’s something, right?

Sunday. Long run day.  Whooo! Whooo!  Not really.  As you will see why in the Weekly Running Review below, I woke up kind of tired.  Fortunately, the plan called for a mid-distance run of 16-18 miles at steady state.  Uncertain of how the body would respond to anything quicker than easy pace, I was thankful.  Similar to last Sunday’s 21 miler, I incorporated both BPN and extended BPN loops (including the same Harlem Hills from Thursday’s repeats).  You might wonder why more hills?  Answer: They make legs strong like bull … good hard training.  While it took the first 3 miles to get into any kind of rhythm, the 17 miles in total felt pretty decent (8:30 pace). The other noticeable aspect of Sunday’s and Saturday’s runs were that I did them without the iPod.  Since we are 5 weeks from Marathon Sunday, it was time to put the music aside … I won’t be racing with headphones so it’s time to put them away.  No noticeable difference … except I was slightly lighter on my feet. :-)

After the run, I scooted over to 5th Avenue to cheer for my teammates racing the 5th Avenue Mile road race.  At one point I thought of entering.  There was too much risk of injury and as you will see, I did the opposite of taper this week.

Observations: I went to 6 days this week and a lot of hill work in preparation for the half marathon this Saturday. These are certainly the dog days of training.  Legs are heavy and the emotional rush of 20 milers has waned slightly.  But with only 2-3 weeks of hard training left before the taper, it’s time to nut up or shut up.  Time to run with More Fire.

Observations: I believe this was a mileage PR for the week.  Two solid workouts last week … Thursday tempo and long run. It kind of blows out the theory of “up to 55 mpw” for my marathon plan as we are no where near max out week.  As the weather gets cooler and I’m feeling good, mileage will gradually increase … no more than 10% per week.  Nothing insane, as I’m still only going 5 days per week.  Sooner or later I will increase it to 6.  It’s TBD what I actually do on that 6th day … maybe short intervals (e.g., 10x200s) or fartleks, etc to maintain some measure of fast twitch and form as the build continues.

Observations: Good week.  This upcoming week calls for a step-back.  I have no qualms with bringing mileage down, especially facing my the first of four 20+ milers in two weeks.  Physically, I’m fine considering the big weekend.  I feel like I put miles in, but I’ve certainly felt worse.  The key is another good night of sleep and easing into this week’s workouts.

Observations: I thought it was a big week and it was … mileage PR by 6-7 miles, largely driven by the double on Tuesday. While I’m still debating when exactly to officially “start” marathon training, it’s time to let the miles start to creep upward. I noticed significant improvement after increasing to 30-40 mpw over the last 8 months from 20-25 mpw. Over the last 5 months, I’ve introduced speedwork with the team. It’s time for another phase, increasing the base more. As always, I’d be interested in your thoughts here, but I see the most efficient way to add miles is to throw a double in the mix once a week. There will come a time when double digits daily runs and real LR’s will take over, but for now, splitting up the work seems to make sense.

Observations: No real opinion about this week.  I’ve chronicled the Thursday night hiccup enough.  Either this past week was a wake up call to a larger training issue or a catalyst for a successful race (or both or neither :-) ).  Marathon Maiden is always a step ahead (no pun intended) and recently blogged about not enough time between intervals and tempo runs.  Interestingly enough we are on the same daily running schedule … except she doubles my measly mileage total! ;-)   I think she has a point.  Moving from hard fast twitch to hard VO2/endurance in 48 hours is tough.  In my case, I can’t alter the team’s schedule and it’s worked for hundreds of runners on the team.  Overall, despite my whining, Thursday nights are slowly getting better for me.  More patience is likely the prescription here.  Tempos are meant to be challenging.  If it gets me the results I want on race day, I will grin and bear it.

Observations: Well, I certainly didn’t stick to plan.  Last week I said I wanted a step back week from an intensity perspective.  With all of the progression runs thrown on top of intervals, this was one of the more intense weeks I ever experienced.  On top of that, I ran 5 consecutive days last week.  Even worse, I completely slacked on core exercises.  Shame on me!  I’ll get it into gear this week.  My 10k is fast approaching so it’s time to buckle down.  All that said, I feel good (outside of a little quad soreness).  My confidence is improving as my performance does too.  I want another strong week.  Like a 5k, I don’t think you taper per se for a 10k, but I don’t believe fitness will be a problem for that particular race.  I want to make sure I rest the legs plenty in the days leading up to April 3rd.  Going sub-7 for a 10k is big and will require running smart and being rested.

Observations: Solid week with a couple of days of real intensity (Tuesday, Thursday).  If you toss in the fact that running in the rain requires more effort  and no wonder I was dragging and took yesterday off.  Feeling much better this morning.  I envision this will be a step back week, but not in terms of mileage.  Most of the team is in a mini-taper for the upcoming HM and I want to recalibrate a bit too.  I felt like last week was a peak week and I need to throttle the energy back.  No racing during intervals.  I just want to get good turnover.  Similarly, the Thursday tempo is meant to be light and I see no reason to buck the system.   With 3 weeks until my 10k, it’s time to start the slow build until April 3rd.

Observations: Heading into Sunday, I was thought I would come up way short on the weekly mileage.  As it was a race week, I didn’t run much leading up to Sunday.  The 5k was, shall we say, “interesting” to say the least.  I added a 9-mile cool down which brought the day’s total to 12 miles.  A good week on its face … hit my goal, a PR and still hit 40 miles.  Nonetheless, I executed the race TERRIBLY and walk away with somewhat of a bitter, sweet victory.  Still, it is a new week.  It’s another opportunity to write an additional chapter.  April 3rd (10k) will be here soon and I need to really get my act together.  BIG TIME.

Observations: Nearly the exact same mileage as last week, but at a slightly quicker pace overall.  Heading into the final full week before the 5k.  I need to talk to my coach, but I don’t think you necessarily “taper” for a 5k but I do intend to hit it a bit less hard in the days leading up to the race.  Therefore, this week I expect another challenging week of work ahead.
